Week 43 | October 19–25

Hey, CFF Fam!

We have a busy month ahead, both inside and outside the gym! We’re getting closer to the end of our Olympic weightlifting cycle and sharing some exciting news for homeschool families in 2027!

THIS WEEK’S PROGRAMMING

Week 5 of 7: Olympic Weightlifting

We’re getting closer to the finish line of our Olympic weightlifting cycle! Our lifts are getting heavier, and by now, we hope you’re noticing improvements in technique, confidence, and your ability to handle challenging loads.

This week puts extra emphasis on the overhead squat, which is an important movement for receiving the Snatch. It can be challenging, but practicing it helps build strength, stability, and confidence overhead.

As always, good movement and feeling safe come first. If overhead squats aren’t the right fit for you, your coach can substitute back squats on Monday or back-rack lunges on Friday. There’s always a way to get great work in!

FOCUS: Week 6 of 8

We’re nearing the end of our Focus progressions and moving into more handstand-walk and ring-dip practice. Keep showing up, trust the process, and celebrate those small improvements!

Here’s what’s on the schedule:

MONDAY — Squat Day

  • Paused overhead squat strength work
  • 10 rounds of double-unders and dumbbell suitcase lunges

We’re working on strength and control in the bottom of the overhead squat, followed by a fast-paced metcon. Quality positions come before adding weight!

TUESDAY — Clean & Jerk

  • Clean & Jerk complexes
  • Short, high-intensity AMRAPs with power cleans, thrusters, and push-ups

A weightlifting-heavy day focused on technique and efficiency, followed by a spicy barbell workout. Stay smooth and keep moving!

WEDNESDAY — Long Metcon

  • Agility ladder and running drills
  • A longer workout combining box jumps, running, and machine calories

Get ready to move! This one builds in running distance throughout the workout, so find a sustainable pace early and stick with it.

THURSDAY — Gymnastics Skill

  • Ring-dip skill progression
  • A 15-minute AMRAP with ring dips, chin-ups, V-ups, and static holds

We’re building confidence and control on the rings. Don’t worry if you’re not quite ready for full ring dips—your coach will help you find the right progression.

FRIDAY — Snatch

  • Snatch singles every minute for eight minutes
  • Deadlifts, rowing, and overhead squats

A challenging combination of heavy lifting and lower-body endurance. Focus on keeping the bar close during your Snatches and maintaining good positions as fatigue builds.

SATURDAY — Team or Individual Workout!

Choose your adventure! You can tackle the workout individually or team up with two friends for the team version. Expect hang power cleans, front-rack lunges, and plenty of burpees. The team option gives you a chance to share the work and cheer each other on!

As always, every workout can be scaled to meet you where you are. Show up, work hard, and take care of your body.

HELP US FILL THE CANDY BOX!

We’re getting ready for the Nassau County Halloween Festival in Yulee, and CrossFit Fernandina will be there representing our gym and handing out candy!

We’re collecting candy donations at the gym. If you’re able, please bring in a bag or two and drop it in our donation box.

 Friday, October 30

 5:30–7:30 PM

Robert M. Foster Justice Center, Yulee

This is a free, family-friendly community event with trick-or-treating, hayrides, a costume contest, yard games, bounce houses, and more!

We’d love to see our CFF families come out! Bring the kids, wear your costumes, and stop by to say hello. Let’s show our community some CrossFit Fernandina love!

COMING UP: THE 9/25 PROJECT — NOVEMBER 14

We’re hosting the 9/25 Project at CrossFit Fernandina on Saturday, November 14! This special event honors Dolly Parton’s legacy and supports Dolly Parton’s Imagination Library, helping put books into the hands of children.

Here’s the plan:

  • 7:00 AM: Group warm-up and briefing
  • Around 7:15 AM: Workout begins
  • Around 9:00–9:15 AM: Regroup for our group ruck

You can complete the workout solo or with a partner, moving through the phases at your own pace. The workout can be modified, so don’t feel like you have to be an experienced CrossFitter or rucker to participate!

Want a patch? Register through the official event website to purchase one. Patch proceeds support the cause, not the gym. You can participate without buying a patch or paying anything.

Everyone who plans to participate must reserve their spot in Wodify, whether or not you purchase a patch.

Official event information: https://the925project.org

Please note: There will be no regular Saturday class or open gym on November 14, as this event will take the place of our usual Saturday schedule.

We’re looking forward to taking this on together!

COMMUNITY PARTNER SHOUTOUT: HEALTHY HUB

A big thank-you to Healthy Hub for helping us raise $68 for Dolly Parton’s Imagination Library through our gym keychain collaboration!

Have one of our keychains? Bring it with you when you visit Healthy Hub to receive 10% off, and they’ll donate $1 per visit to our gym’s nonprofit of choice.

COMING IN EARLY 2027: HOMESCHOOL PE!

We’re excited to announce that CrossFit Fernandina is launching a Homeschool PE program in early 2027!

This upcoming program will give homeschool students a fun, supportive place to move, learn, and connect with other kids.

Students will work on:

  • Age-appropriate fitness and movement skills
  • Strength, coordination, and endurance
  • Teamwork, confidence, and healthy habits
  • Fun, engaging activities in a coach-led environment

We’re also a Step Up For Students scholarship provider, and eligible scholarship funds may be used toward classes, subject to program requirements.

We’re still finalizing class times, age groups, and pricing, but families can join our interest list now to be the first to hear updates when registration opens. Joining the list does not commit you to enrolling.

Learn more and join the interest list: https://www.crossfitfernandina.com/homeschool-pe

Know a homeschool family who might be interested? Please share the link with them! We can’t wait to bring this new opportunity to our community.

Thank you for continuing to show up for yourselves, support one another, and help make CrossFit Fernandina about more than just fitness.

Happy Sunday, everyone! Week 36 is here, and we are officially at the finish line of our Pulling Strength cycle! You’ve all worked incredibly hard over the last several months, and you’ve been patient with the process. Now it’s time to see what that work has built! TEST WEEK IS HERE! We have one small change to our original testing plan. We originally planned to test both the 1RM Deadlift and 1RM Power Clean during this week. We’ve decided to give each lift its own day so we can really focus on getting the most out of both tests. THIS FRIDAY: 1RM DEADLIFT TEST NEXT TUESDAY (Week 37): ️ 1RM POWER CLEAN TEST That means the Deadlift is the priority all week long. You’ll notice our training is designed with Friday’s test in mind, so trust the process, listen to your coaches, and take care of your body throughout the week. We are so close to the finish line! One more week of strength development, and then we get to switch gears and dive into our next phase… ️ NEXT UP: OLYMPIC WEIGHTLIFTING Our next major training phase will run September 21 – November 8 (7 weeks) and will focus on Olympic Weightlifting! The big goals of this cycle are to: Increase our 1RM Snatch & Clean & Jerk Improve our Olympic lifting technique ️ Develop our ability to move weight with speed and power We’ll be working on both the Snatch and Clean & Jerk through complexes and EMOMs, while also building supporting strength through squats, accessories, and core work. We’ll also get more technical with gymnastics, including movements like bar muscle-ups, rope climbs, ring muscle-ups, handstand walks, ring dips, and pullovers, with plenty of progressions and modifications along the way. And don’t worry — this phase isn’t just about lifting! We’ll continue our Sweaty Sundays and incorporate longer conditioning pieces throughout the cycle. Most importantly: TECHNIQUE FIRST. Olympic lifting is technical, and this cycle is about building quality movement and confidence. We want everyone moving safely and progressing at their own pace. The goal isn’t just to lift more — it’s to lift better. After months of strength work, we’re excited to put that foundation to use in a whole new way! ️ HYROX SIM — Right Here at CrossFit Fernandina! No need to travel — you can try HYROX right here at our own gym! We’re excited to welcome Wellness Revolution Training for a HYROX Simulation hosted right here at CrossFit Fernandina. A huge thank you to our friends at WRT for putting this event together! The simulation will take you through: 1K Run → Slam Balls → Sled Push → Sled Pull → Burpee Broad Jumps → Row → Sandbag Lunges → Wall Balls Sunday, September 27th 8:00 AM CrossFit Fernandina Registration $100 per person $200 per team — teams of 2 or 4 Swag bag included! Registration is available through the Mindbody app. For teams, only the captain needs to register under the team signup. And there’s an even better reason to participate: this is a donation-based event, with proceeds going toward the Fit-4-You Foundation, which provides fitness equipment for emergency personnel. Have questions? Contact Betty at 904-515-8714 . Labor Day Schedule — Monday, September 7 A quick heads-up for next Monday, 9/07! We’ll have ONE regular class on Labor Day, and the gym will be closed for the remainder of the day unless a coach posts an Open Gym. Pre-Teen class will still run as normal: 4:15–5:15 PM Our Pre-Teen athletes will have priority use of the gym during that time. This week and this weekend will follow our normal schedule, so come get your training in! We’ve got a BIG week ahead of us! Let’s stay focused, trust the work we’ve put in, and finish this cycle STRONG. Let’s hit some new Deadlift PRs on Friday, celebrate the progress we’ve made, and GET AFTER IT!! See you in the gym!
